The Cooper Test: Distance Standards by Age and What They Mean

The Cooper test measures how far you can run in twelve minutes, and the distance converts to an estimated VO2 max with the formula VO2 max = (metres − 504.9) ÷ 44.73. A man aged 20 to 29 covering 2,400 m (about 1.5 miles) scores 42.4 ml/kg/min, which the original tables call average; 2,800 m is excellent for that group and 1,600 m poor. The thresholds fall by roughly 100 m per decade and sit about 100 m lower for women in the same band. It is a maximal test designed for the US Air Force in 1968, so it is a genuinely hard effort rather than a brisk run — pacing evenly from the first lap is what separates a real result from a pair of fast laps followed by a walk.

Where the formula comes from

Kenneth Cooper built the test in 1968 to screen large numbers of US Air Force personnel without a laboratory. He ran treadmill VO2 max measurements alongside twelve-minute field runs and fitted a straight line between the two, which is the equation still in use: subtract 504.9 from the metres covered and divide by 44.73. The imperial version, 35.97 × miles − 11.29, is the same line in different units and returns the same answer to a decimal.

Being a fitted line, it carries the limits of one. It was calibrated on young, trained, mostly male military personnel, so it fits that population best and drifts for anyone far outside it. Treat the output as a comparable index of your own progress rather than a laboratory number.

Running it so the result means something

Use a 400 m track and count laps; a route with corners, traffic lights or hills makes the distance incomparable with the tables and with your own previous attempt. Warm up for at least ten minutes, start at a pace you believe you can hold for the full twelve, and accept that the last three minutes are supposed to be unpleasant.

Pacing is where most results are lost. Going out too fast costs more distance in the second half than it gains in the first, and the classic error is a first lap at 5 km race pace followed by four minutes of survival. If you have a recent 5 km time, your Cooper pace is close to it, perhaps a touch quicker.

What the score is and is not evidence of

It measures aerobic capacity together with running economy and pacing skill, which is why a cyclist with a large engine can score modestly on their first attempt and improve substantially on the second without any change in fitness. Repeat it on the same track, in similar weather, before reading anything into a change.

It is also not a health check. A good score is compatible with high blood pressure or an untreated arrhythmia, and a maximal effort is exactly the moment such a thing becomes dangerous. Nobody over forty or returning from a long break should take the test as their first hard session.

Frequently asked questions

Can I walk part of the test?
Yes, the rule is only to cover as much ground as possible in twelve minutes. But walking usually signals a pacing error rather than a limit, and the resulting distance underestimates you. If you cannot yet run twelve minutes continuously, a walking test such as the one-mile walk gives a more useful estimate.
How often should I repeat it?
Every eight to twelve weeks is enough. Aerobic capacity does not change meaningfully in a fortnight, so testing more often mostly measures how fresh you were on the day, and the test itself is demanding enough to cost you a quality session each time.
Is the Cooper test still used officially?
In places, yes — some armed forces, police and fire services still use twelve-minute or similar timed runs, though many have moved to shorter fixed distances or shuttle tests that need less space. Its longevity owes more to needing only a track and a stopwatch than to being the most accurate option.
